Every summer now, the smoke shows up. A front pushes wildfire haze across half the country, the sky goes the color of weak tea, and a number that most people ignore suddenly runs your training week. The athletes I coach in smoke-prone cities have learned to check the AQI before they check the temperature.
Here is the frame that helps: air quality is not a yes-or-no gate. It is a training variable, the same as heat or altitude or a bad night of sleep. You read it, you weigh it against the run you had planned, and you adjust. This is the playbook I give my athletes: what AQI measures, the thresholds that change my coaching decisions, and how to keep training without breathing your way into a week off.
Why bad air hits runners harder than anyone else
Two people stand on the same smoky street corner. One is waiting for a bus. The other is three miles into a tempo run. They are breathing the same air, but they are not getting the same dose, and the gap is enormous.
The reason is simple physiology. Your exposure to any pollutant is concentration multiplied by how much air you move. At rest you breathe maybe 6 to 15 liters of air a minute. Running hard, that climbs past 100. So the runner pulls many times more polluted air through their lungs per minute than the person at the bus stop, and they do it for the length of the run.
It gets worse in two ways. First, once you pass an easy jog you stop breathing through your nose and start breathing through your mouth, which skips the little bit of filtering your nose does and sends particles straight down. Second, hard breathing draws that air deeper into the lungs, where the smallest particles cross into the bloodstream. So "it's only a little hazy" is the wrong read for a runner. The same air a walker barely notices is a real load when you are working.
What AQI actually measures, and the two numbers that matter to you
The Air Quality Index is a 0 to 500 scale from the EPA that rolls several pollutants into one worst-of number and paints it a color. For a runner, two of those pollutants do most of the damage, and they behave differently.
PM2.5 is fine particulate matter, particles small enough that thousands would fit across a human hair. This is what wildfire smoke is mostly made of. It is small enough to reach the deepest part of your lungs and pass into your blood, which is why it drives the health warnings. Ground-level ozone is a gas, not a particle. It forms when sun cooks pollution on hot afternoons, and it works like an irritant, inflaming the airways and leaving your chest tight and your breathing shallow.
The practical takeaway: look at the dominant pollutant, not just the headline number. An AQI of 130 built on wildfire PM2.5 is a different problem than an AQI of 130 built on a hot-afternoon ozone spike. Free tools like AirNow and PurpleAir, and most weather apps, show you both the number and what is driving it. Check the hourly forecast, not just today's single figure, because the air can swing a lot between dawn and dusk.

The thresholds: when to run, modify, or skip
This is the chart I actually use when I decide whether a workout stays outside, moves indoors, or comes off the calendar. The AQI bands and category names are the EPA's. The columns are how I coach around them for a healthy runner versus someone in a sensitive group.

Two things about this chart. It is a set of starting lines, not laws, and your own body overrides it. If you feel your chest tighten at 120, that number is too high for you today, full stop. And "sensitive groups" is a real category with your name possibly in it: asthma and other respiratory conditions, heart disease, older adults, young kids, and pregnancy all belong there. If that is you, run the chart one full step stricter than a healthy runner would.
How to cut your dose without cutting the run
When the air is elevated but not dangerous, the goal is not to hide indoors. It is to lower the total load while still getting the aerobic work in. You control three levers, and concentration is not one of them.
- Timing. Wildfire smoke and ozone run on opposite clocks. PM2.5 often settles thickest overnight and early morning when the air is still, then thins as the day heats up and the air lifts. Ozone does the reverse, peaking in hot afternoon sun. So on a smoke day, mid-to-late morning can be cleaner than dawn. On a hot ozone day, early or evening beats midday. Read the hourly forecast and pick your window.
- Route. Get off the arterial roads. Traffic exhaust stacks on top of the regional number, so a tree-lined park loop can read meaningfully cleaner than the four-lane you usually run. Open air and slightly higher ground beat low, still pockets where bad air pools.
- Time and effort. Total inhaled load is concentration times how hard you breathe times how long you are out. You can shorten the run and you can lower the intensity, and both cut the dose. Turn the 90-minute long run into a 40-minute loop. Turn the tempo into an easy day. A shorter, calmer run on the same air is a far smaller hit than a long, hard one.
Your pollution exposure is concentration multiplied by ventilation multiplied by time. On a bad-air day you cannot change the concentration, but you own the other two. Breathe easier and run shorter and the same AQI costs you a fraction of what a hard, long session would. That is the whole game.
Do masks work? And the treadmill question
Masks come up first, so let me be straight about them. A well-fitted N95 or KN95 does filter most PM2.5, which is the wildfire particle. A cloth or surgical mask does almost nothing for it. But breathing hard through an N95 is genuinely difficult, so it is better suited to an easy shakeout or the walk to the gym than to a workout where you need air. And a mask does nothing at all for ozone, because ozone is a gas that passes right through. So treat a mask as a tool for a short, easy effort in moderate smoke, not as a pass to run intervals in red air.
Which leaves the treadmill, and I want to reframe it. On a red-or-worse day the treadmill is not a compromise or a punishment. It is the correct training decision. Indoor air is not automatically clean, but a closed-up house or a gym with decent filtration usually runs far lower on PM2.5 than the street outside. The symptoms that end the run, whatever the number says
The chart is a plan. Your body is the referee. There are signals that mean stop the run right now, no matter what your app told you when you laced up:
- Chest tightness or pressure
- A cough that will not settle
- Wheezing or a whistle in your breathing
- Breathlessness that feels out of step with the effort
- Burning eyes or throat
- A headache, dizziness, or lightheadedness
If any of those show up, cut it short and get inside. This is the easiest cost-benefit call in all of training. A day off costs you essentially nothing against a full season. A set of airways you inflamed by pushing through smoke can cost you a genuinely bad week, and asthma-prone runners can end up in worse trouble than that. The run will still be there tomorrow. Do not spend a week of fitness to save one workout.
How I build bad-air days into an athlete's week
In 15 years of coaching, I have watched athletes lose more fitness to panicking about a smoke week than to the smoke itself. They see three red days in the forecast and mentally write off the whole block, sit on the couch, and come back flat and frustrated. The air was never the thing that cost them the fitness. The all-or-nothing response was.
The move is almost never to push through and almost never to quit. It is to shuffle. When the forecast shows the air turning, I pull the key workout forward onto a clean day or push it back to one, swap the outdoor tempo for a treadmill session, and guard the long run for the clearest window of the week. A smoke week rarely stays red for seven straight days. There is usually a good morning in there, and the job is to spend your hard efforts on it.
That is the whole logic of coaching that gets rewritten every week instead of printed once. Air quality is just another load signal, sitting next to your sleep, your life stress, and your training history. A static PDF cannot see the smoke. A coach reading your week can, and moves the pieces so you keep building. Bookmark an AQI source and check it like the weather. Under 100, train as planned. From 100 to 150, keep easy runs outside and move hard sessions indoors or to a cleaner hour. At 150 and above, go short and easy or hit the treadmill, and keep hard efforts inside. Any chest tightness or cough, stop, whatever the number says. In a sensitive group? Run every line one step stricter. And when a smoke week lands, do not write it off. Move your key days to the clean air and keep building.
