What a marathon pace chart actually does, and doesn't
In 15 years of coaching, about seven out of ten first-time marathoners I work with show up to race day with the wrong row circled. Not because the chart was wrong. Because they picked a row that matched a finish time they wanted to want, not the body they were bringing to the line.
A marathon pace chart is a math problem, not a prediction. It converts a target finish time into mile splits, 5K splits, 10K splits, and a half split, so at any course marker you can check your watch and know if you are on plan. Useful, but only after you have done the harder work of picking a row that matches your actual fitness today.
The reason pace charts go sideways is rarely the chart. It is how runners use them. They pick a goal time that sounds nice, ignore what their last long run actually felt like, then try to ride that row through 26.2 miles of accumulating fatigue. The chart was always going to do its job. The runner was on the wrong row.
This guide does both jobs. The first half is the chart itself with the splits that matter. The second half is the part most charts skip: how to figure out which row you belong on, and how to race the chart on the day so the wheels stay on past mile 20.
The marathon pace chart, 3:00 to 5:30
Goal times here are in 15-minute increments from 3:00 to 5:30. The marathon distance is 26.2188 miles, so the splits are calculated against the true distance, not a rounded 26.2.

Two notes on the chart. First, these are even-split paces. Almost no one runs a marathon perfectly evenly. Most finishers who stay near their goal run the second half about 20 to 90 seconds slower than the first. Plan for that. Do not pretend the marathon won't take a tax.
Second, the half split is not a target you chase. It is a sanity check. If you are 90 seconds ahead of your half split row at the half marker, you are racing someone else's row. Slow down before mile 16 and the marathon will reward you. Hold on to the bonus and the marathon will take it back at mile 22, with interest.
3 hour marathon pace
6:52 per mile, every mile, for 26.2. A three hour marathon asks you to hold one pace honestly for three straight hours, and it punishes a fast first 10K harder than any other row on this chart. Your half split is 1:30:00. Cross it at 1:28 and you have not banked two minutes, you have borrowed them at a rate you cannot afford.
3:30 marathon pace
8:01 per mile. This is the row runners underestimate most, because 8:00 pace feels comfortable on a Tuesday and feels like something else entirely at mile 22. Half split 1:45:00, mile 20 at 2:40:20. The test is not whether you can run 8:01 fresh. It is whether you can run 8:01 on legs that already have 16 miles in them.
4 hour marathon pace
9:09 per mile, and the goal I get asked about more than all the others combined. It is genuinely achievable for a consistent runner, and the pace itself is rarely what goes wrong. What goes wrong is that 9:09 feels so easy at mile 3 that people drift to 8:45 without noticing, then hand all of it back from mile 18 on. Half split 2:00:00. If you want a single instruction for race morning, it is this: run the first 10K at 9:15 and be bored. Sub 4 hour marathon pace is the same conversation with a margin built in: hold 9:00 per mile and you finish around 3:56, which gives you four minutes to lose late and still get the number you came for.
5 hour marathon pace
11:27 per mile. At five hours you are on your feet long enough that fueling and walk breaks matter more than pace precision. A planned walk through every aid station costs you far less than the blowup it prevents. Half split 2:30:00. Runners at this goal are often the most disciplined in the field, because they have to be.
How to pick the row you actually belong on
The cleanest signal for a goal marathon pace is a recent race result, not a finger-in-the-wind hope. The two predictors I trust most after 15 years of working with athletes from first-timers to Olympic Trials qualifiers:
- A half marathon from the last 6 to 8 weeks. Marathon pace is roughly your recent half pace plus 30 to 45 seconds per mile for most runners. Faster than that, and you are betting on something physiology rarely covers.
- A 20-mile long run with the last 10 at goal marathon pace. If you held the last 10 at the row's pace, breathing rhythmic, finishing strong, that is your row. If you faded in the last 3 miles or had to slow, drop one row.
Most runners I coach have to drop a row when they first try this. Not because they are slow. Because the chart looks like a math problem and they round up. A 22-minute 5K runner sees the 3:30 row and thinks, my 5K is faster than that pace, why can't I hold 8:01 for 26 miles. Because a marathon is not a slow 5K. Aerobic ceiling, muscle damage, and fuel run out in ways the chart cannot show. The row you can hold for an hour is not the row you can hold for three.

If you do not have a recent half result, use VDOT. It is the most accurate one-number predictor I have used over a long coaching career, and it converts one recent race at any distance into a full pace map. Plug in your last race, look at the marathon-equivalent pace, then subtract nothing if you have run a marathon before and add 10 to 15 seconds per mile if this is your first. The chart tells the truth. First-timers usually need a buffer.
The 5K, 10K, and half splits that hold the wheels on
Pace per mile is the unit, but no one races by checking the watch every mile. The marathoners I coach who run their row well almost always check three numbers and let the rest run themselves: the 5K split, the 10K split, and the half split.
Pick three numbers before the race and write them on the back of your hand or on a pace band. Your 5K split, your 10K split, your half split. Do not try to memorize 26 mile splits. You will not check them. You will check the course markers that already exist, and your only job is to be within 10 seconds of the row at each one.
The 5K split is your discipline check. If you are 20 seconds under your 5K split, you are running a faster row than the one you planned. The marathon does not reward the bonus. Slow down by 10 seconds per mile and let the next 5K be honest.
The 10K split is your rhythm check. By 10K, race-morning adrenaline is gone, the field has thinned, and the effort should feel like something you could hold for hours. If 10K is on the row but the effort is already climbing, you are on the wrong row. Drop your target by a row in your head, and adjust over the next 5K.
The half split is your strategy check. If you are 30 seconds under at the half, your race plan is now to hold the same pace and let the second half become a negative split, not to push harder. If you are 30 seconds over at the half, the day is harder than expected. Hold the row through 20, then race what is left.
The first 10K rule that beats every pace chart
The chart is a target. The first 10K is the contract. In 15 years of coaching, the single most reliable predictor of a strong marathon finish is how disciplined the runner was in the first 10K, not how fit they were at the start of the build.
Here is the contract I give every athlete on the roster: run the first 10K at your row's pace, minus 5 to 10 seconds per mile. Not on the row. Slower than the row. Five to 10 seconds per mile slower, for the first 6.2 miles only.

Three reasons. First, race-morning adrenaline pushes heart rate 10 to 15 beats per minute above what it would normally be at that pace. The row feels 20 seconds per mile easier than it actually is, every time. Run by feel out of the gate and you will overshoot by a minute over the first 10K, every time. Second, glycogen burns faster the harder you start. By mile 18, a 2 percent overspend compounds into the wall. Third, the first 10K is the only stretch of the race where you can give back time without paying for it later. After 10K, the bank closes.
The athletes I coach who follow the first 10K contract negative-split about 8 out of 10 times. The ones who chase the row out of the gate tend to fade by mile 20 and finish 4 to 8 minutes over their goal. The chart did not lie. The first 10K did. This is one of the patterns we look at every Monday during the build, the same way we look at easy-run pace creep. The discipline you practice in training is the discipline you bring on race day.
Pace-chart mistakes I see in nearly every cycle
Four patterns to watch for. Every cycle, every roster.
- Picking the row because it looks pretty. The 4:00 row is round. The 4:08 row is not. Many runners drift toward the round number and ignore that their fitness signals are pointing at 4:08. Race the number your body actually shows you, not the one that looks good on a finish photo.
- Using a pace chart for an old fitness level. The chart you saved nine months ago when you ran a 1:42 half is not your chart now. Recalculate every 6 to 8 weeks during a build. Your row should shift downward through the cycle. If it does not, the training is not doing what it should and the plan needs a look.
- Treating the chart as a contract instead of a target. A pace chart is a target you race toward. It is not a contract you owe. On a hilly course, the row will run slow on climbs and faster on descents, and that is the right way to race. On a 78-degree humid day, the row is two rows slower today than it would be at 50 degrees. The chart does not adjust. You have to.
- Forgetting the last 10K is its own race. The first 16 miles are a steady tempo. The last 10 are the marathon. The chart shows the pace for the first 16. The last 10 are run on what is left, on the fueling and pacing decisions you already made. A chart that helps you in the first 16 is a tool. A chart you cling to in the last 10 is a problem to solve, not a row to chase.
What to do in the next four weeks
If your race is 4 weeks out, here is the protocol I give the athletes I coach who want to nail their row.
- This week: run a 20-miler with the last 10 at goal marathon pace. If you hold it, your row is the row. If you fade in the last 3, drop one row and rebuild the plan from there.
- Next week: a threshold session of 4 x 1.5 miles at half marathon pace plus 10 to 15 seconds per mile, 2 minute jog rest. This sharpens your sense of the marathon-pace ceiling so the row feels controlled, not hopeful.
- Two weeks out: a 14-mile run with the middle 8 at goal pace. By now your row should feel "fast but sustainable," not "all-out." If it feels all-out, drop one row.
- Race week: do not test the row. Run easy. The work is banked. The marathon taper protocol is for keeping speed without spending it.
- Race morning: write three numbers on your pace band. 5K split, 10K split, half split. Run the first 10K five to 10 seconds per mile slower than the row, then settle in to the row for the next 10 miles, and race what is left from 30K home.
The chart is a tool. The athlete uses it. Most runners get this backwards and let the chart use them. The ones who finish strong are the ones who treat the row as a target they earn the right to race, not a number they hope shows up on race day. The same principle runs underneath a full first marathon build: train the pace, learn the pace, then race it honestly.
