What a 10km pace chart is actually for
A 10km pace chart is a lookup table. It converts a target finish time into a per-mile and per-kilometer pace so you know what to hold from the start line, and it gives you the pace the goal race demands in workouts, which is where most of the fitness gets built.
What the chart cannot do is tell you which row is honestly yours. In 15 years of coaching, that is where most 10K plans come apart. Runners spot a finish time they want and treat the pace next to it as a promise. It is not. It is a math problem the chart already solved. The fitness problem, the one that decides whether you can hold that pace for 6.2 miles when kilometer six gets loud, is still yours to solve. A 10K is 10 kilometers, or 6.21371 miles, in case you want to check the numbers below by hand.
The 10km pace chart
Finish times from 32:00 (competitive road) down to 70:00 (a strong first-timer), per mile and per kilometer. The right column notes the broader fitness bucket, so a runner using VDOT-based pacing can see the training context at a glance.

One more reference for the track runners. A 10K on a standard 400-meter track is 25 laps. Multiply the per-kilometer pace by 0.4 to get a 400-meter split. A 40:00 10K (4:00 per km) is 96 seconds per lap. A 50:00 10K (5:00 per km) is 120 seconds per lap. Those are your track workout numbers when the plan calls for goal race pace.
Why the middle of a 10K decides the race
Every distance has a section where the race is really run. A 5K decides between kilometers 3 and 4. A marathon decides between miles 20 and 22. A 10K decides between kilometers 5 and 8. That is what nearly every 10K split file I have looked at tells me across the athletes I have coached.
The reason is simple. Kilometers 1 through 4 feel controllable because you started rested. Kilometers 9 and 10 feel finite because you can see the finish and the mind lends you a last gear. Kilometers 5 through 8 have neither gift. You are past fresh legs and not yet close enough to smell the tape. If your pacing was 5 seconds per mile too ambitious in the first mile, that is the exact stretch where the tax gets collected.
What that means for reading the chart. The row that fits you is the row where you can hold the pace for 6 to 7 kilometers in a controlled workout and still lift a little in the last kilometer. If your honest answer to "can I hold this for 7 km with something left" is no, drop a row.
How to pick your goal 10K pace, not your fantasy pace
The chart makes 42:00 look as reachable as 44:00, when in fact only one of the two might be honest for your fitness this month. About 6 out of 10 intermediate 10K runners I coach pick a goal 5 to 15 seconds per mile faster than they should, because they are reading a table that does not know what their last workout looked like.
Two better inputs, if you have them. A recent race within the last eight weeks, run into the VDOT tables, gives you a full set of equivalent paces. Or 6 x 1 kilometer at threshold effort with 90 seconds jog rest, averaged, sits about 8 to 12 seconds per mile slower than your current 10K race pace. Add those seconds back and you have a defensible goal that maps to a real row.
The rule I use with athletes on the roster: your goal 10K pace is the pace you can hold for a hard 5 kilometers in a controlled workout with about 60 seconds of pain still in reserve. Halfway on pace with room to lift is the closest single indicator that the row is really yours. And no chart can judge your week. Two short sleep nights turn a 46:00 pace into a 47:00 pace no matter what the paper says, which is what the week-to-week coaching relationship exists to catch.

The kilometer-by-kilometer race plan
Once the pace is honest, the race is an execution problem. Even splits are the target, not banked time. Anyone who buys a minute in the first two kilometers gives back two in the last two.
Kilometers 1 to 2: five seconds slower than goal pace
Adrenaline will pull you 10 to 20 seconds per mile too fast for the first kilometer. Fight it. Aim for 3 to 5 seconds per mile slower than goal pace for the first 2 kilometers, then settle in. A controlled opening buys the composure you need at kilometer 6.
Kilometers 3 to 4: lock the pace, breathing at 7 out of 10
By 3 kilometers in, you should be locked on goal pace. Breathing at about a 7 out of 10. If you are already at 9 out of 10 here, the pace is wrong. Back off 5 seconds per mile and race the version of you who turned up today. Adjusting at kilometer 3 beats cracking at kilometer 7.
Kilometers 5 to 8: the honesty mile stretched over three
This is the section that decides your finish time. Breathing climbs to 9 out of 10. Legs feel heavy. Pick a runner 30 meters ahead, close the gap over the next kilometer, find the next target. Every fixed target beats every negotiation with a pace number.
Kilometers 9 to 10: spend everything left
A well-paced 10K should let you close the last kilometer 5 to 10 seconds per mile faster than goal. If you cannot lift at all, kilometer 1 was too fast, and no amount of last-quarter courage can rewrite that decision.
Three paces most 10K runners misuse
The chart above shows one number: goal 10K pace. A training week uses at least three different paces, and blurring them together is the most common error I see in the intermediate runners I coach.
1. Easy pace, run too fast
The most expensive mistake in 10K training is running easy days at moderate pace. It feels productive. It is not. Easy runs too fast leave the legs flat for the two sessions each week that move 10K fitness, and about 7 out of 10 stalled 10K runners I audit are guilty of it. The physiology is here. Short version: easy pace sits 90 to 120 seconds per mile slower than 10K pace for most runners, not 30.
2. Threshold pace, confused with 10K pace
Threshold pace is roughly 8 to 12 seconds per mile slower than 10K pace, and it is where a huge share of your 10K fitness gets built. Running your tempo repeats at 10K pace by accident turns them into VO2 sessions that fall apart after two reps. Slow them 10 seconds per mile and you can hold the effort long enough to raise your lactate threshold.
3. Race pace as a fantasy, not a rehearsal
Goal 10K pace should show up in workouts three to five times in the four weeks before the race. Not once. If your first repeat at goal pace is race day itself, you have no evidence you can hold it. A session of 6 x 1 kilometer at goal 10K pace with 90 seconds jog rest, three to four weeks out, tells you the truth about the row you picked.
A workable 10K week looks like this: two easy runs at true easy pace, one threshold session 8 to 12 seconds per mile slower than 10K pace, one interval session at 10K pace or slightly faster, a long run at conversational effort, and a set of strides after one easy day. The chart tells you the numbers. The plan tells you which day gets which number.
Deriving your training paces from goal 10K pace
A pace chart earns its keep in training, not just on race morning. Say your goal 10K is 45:00, which the chart puts at 7:15 per mile. Your other training paces derive from that: easy at 8:45 to 9:15, long-run at 8:15 to 8:45, threshold at 7:25 to 7:30, and mile-pace strides at 6:50. Those are the numbers a coach would set from a recent race. The chart cannot rewrite them as your fitness shifts week to week, which is where the real work of getting faster lives, and where the two coaching tiers earn their keep.

- Run a benchmark this week. A hard 2-mile time trial, or 6 x 1 kilometer at threshold with 90 seconds jog rest. This is your fitness on paper.
- Look up your goal pace. Take your benchmark, add 8 to 12 seconds per mile from threshold to get a defensible 10K pace, and pick the closest row.
- Rehearse the pace twice. First workout: 6 x 1 km at goal pace, 90 seconds jog rest. Second: 3 x 2 km at goal pace, 2 minutes rest. If both feel repeatable with something left, the row is honest.
- Sharpen the last two weeks. Drop total volume by 20 to 30% in the final 10 to 14 days. Keep intensity. Sleep more.
- Race the plan. Kilometers 1 and 2 at goal pace minus 3 to 5 seconds per mile. Kilometers 3 and 4 locked on. Kilometers 5 to 8, close the gap on the runner ahead. Last kilometer, spend it all.
